On time, off time, and frequency are all inter-dependent. You control it all by adjusting those two pots.
Different formats are used for printing resistor values depending on country. US uses 5 Ohm, 4.7k, 2M, etc conventionally while most of the rest of the world uses the European style 5R, 4R7, etc. I can never remember the ascii code to type the Omega symbol so I usually use the European convention for resistors under 1k, and US convention those over 1k.
The .68uF capacitors are not critical. I like the rectangular block style myself, but I had some of the dipped kind on hand so that's what I used in the layout.
If you want a larger filter capacitor then use one. You can never realistically have too much.
If you want an easy way to sub different timing capacitors, find a rotary switch with as many positions as you want values, or use whatever small switches you can scrounge and put a different capacitor on each one, or use a terminal block that you can plug caps into.

Sorry I am just not understanding, so the resistor/cap combo gives different arcs which are controled by the pot's. I found two 470uf caps for a total of 940uf. For my first light I am going to use a 40v ac transformer this will give me break out right ?

When the interrupter is on the "ON" state, the coil is running. If it's in the "OFF" state, the coil is not running. The one pot controls how long the coil is on, and the other pot controls how long it is off. These two things combined give you the frequency of the interrupter. Sub-ing resistors allows you to have different ranges of ON or OFF time that the pots control.

No, as previously said, one pot controls the on time, and one controls the off time. A resistor can be added at the sub point on that potentiometer which allows for longer off time. You don't need a resistor in there at all. As i always tell people, play with a 555 in Paul Falstad's java circuit simulator to figure out what resistances will so what.

Oh, geese I'm sorry I got it now, thank you. I will take a look at Paul Falstad's java circuit simulator. I just ordered my parts and forgot to have them double checked by you guys, dang it.... At least I triple checked them, hopefully I got them right and didn't order any SMD IC's :) .
